# **Macro Calculator**

Turn a daily calorie budget into grams of protein, carbohydrates and fat. Enter the calories you already know or let the calculator work them out from your stats and goal.

## **Result**

Daily calorie budget

**2,556 calories**

Protein

**192 g**

Carbohydrates

**256 g**

Fat

**85 g**

**Macronutrient breakdown**

| **Macro** | **Share** | **Calories** | **Grams/day** | **Grams/meal** |
| --- | --- | --- | --- | --- |
| Protein | 30% | 767 | 192 g | 64 g |
| Carbohydrates | 40% | 1,022 | 256 g | 85 g |
| Fat | 30% | 767 | 85 g | 28 g |

## What are macros?

Macronutrients, or macros, are the three nutrients that supply energy: protein, carbohydrates and fat. Protein and carbohydrates provide 4 calories per gram, fat provides 9. Counting macros means setting a daily gram target for each one instead of, or as well as, counting total calories. It is popular with people who lift weights or follow a specific diet because it guarantees enough protein and makes meal planning concrete.

## The formula

Each macro is given a share of your daily calories, and the calories are converted to grams:

- Protein grams = calories × protein % ÷ 4
- Carbohydrate grams = calories × carb % ÷ 4
- Fat grams = calories × fat % ÷ 9

**Worked example:** a moderately active 30-year-old man, 175 cm and 70 kg, maintains his weight on about 2,556 calories. With the balanced 30/40/30 split, protein = 2,556 × 0.30 ÷ 4 ≈ **192 g**, carbs = 2,556 × 0.40 ÷ 4 ≈ **256 g** and fat = 2,556 × 0.30 ÷ 9 ≈ **85 g**. Over three meals that is roughly 64 g protein, 85 g carbs and 28 g fat per meal.

## Choosing a split

- **Balanced (30/40/30)** suits most people and most activity levels.
- **Low carb (40/20/40)** keeps carbohydrates around 100 to 130 g on a 2,000-calorie diet; it is not ketogenic, which usually needs under 50 g.
- **High protein (40/35/25)** is useful during a cut, when protein protects muscle and improves fullness.
- **Custom** lets you enter any percentages that add up to 100, for example to follow a plan from a coach or dietitian.

## How to use this calculator

1. If a dietitian or the [calorie calculator](https://methodcalculator.com/calorie-calculator) already gave you a daily target, choose "I know my calories" and enter it. Otherwise enter your stats, activity and goal.
2. Pick a split, or enter custom percentages.
3. Set how many meals you eat to see a per-meal target.
4. Use a food label or tracking app to plan meals that hit the gram targets within about 10 percent.

## Limitations

Percent-based splits can give very high protein numbers for people on large calorie budgets and too little for people on small ones; if your protein target is outside 1.2 to 2.4 g per kilogram of body weight, adjust the percentages. The calorie estimate behind the "from my stats" option is accurate to about 10 percent. This calculator is for information only and is not medical advice.

## **Frequently asked questions **

### **How much protein do I need?**

General health guidelines start at 0.8 g per kilogram of body weight per day, but people who train or are losing weight do better with 1.6 to 2.2 g per kilogram, which protects muscle and keeps you full. The 30 to 40 percent presets land in that range for most adults.

### **Are low-carb macros better for weight loss?**

Controlled studies that match calories and protein find similar fat loss on low-carb and higher-carb diets. The best split is the one you can follow. Low-carb suits people who feel fuller on fat and protein; active people often perform better with more carbohydrate around training.

### **Do I count fiber and alcohol?**

Fiber is a carbohydrate and is usually counted within your carb grams, although it contributes few usable calories. Alcohol provides 7 calories per gram and fits none of the three macros, so subtract its calories from your fat or carb budget on days you drink.

### **What if I cannot hit my macros exactly?**

Treat them as targets, not rules. Being within 5 to 10 grams of each macro and within 100 calories of your total is close enough, and protein is the one worth prioritizing. Consistency over weeks matters far more than precision on any single day.
